Sleep: The Most Underrated Performance Tool You Own
Ask any freshman student-athlete what they're doing to get better this year, and you'll hear about lifting programs, extra reps, film study, and nutrition plans. Almost nobody says "sleep." And yet sleep is the one variable that shows up, over and over again in the research, as a direct lever on the exact things you're chasing: good grades, increased speed, improved accuracy, better health...
Here's what the research says and why it matters more now than it did in high school.
The Reality: What Student-Athletes Are Actually Sleeping
Most incoming freshmen assume they'll sleep less in college. Most know they are having to juggle so much and assume something has to give. If you’ve got to get up for your 5:00am practice and stay up until your final class finishes at 8:30 pm with any studying to follow. Few understand by how much sleep they miss out on or how consistent that gap is across the research.
The NCAA's own research on student-athlete time demands found that athletes average six hours and fifteen minutes of sleep per night in season, nearly two hours short of the eight hours recommended.
A narrative review of sleep health research in student-athletes found that 39% to 61% of student-athletes regularly report some form of sleep disturbance, and that athletes are at higher risk for poor sleep than their non-athlete classmates (Thank cramp for that one).
In a University of Arizona study of collegiate athletes, researchers found that roughly two-thirds of participants met criteria for being a "poor sleeper," and 87% were getting less than the recommended eight hours of sleep a night. Over 40% reported symptoms significant enough to qualify as insomnia.
The scale of the time commitment helps explain why: NCAA data has shown student-athletes reporting 27 to 41 hours per week on sport-related activity alone, before adding in classes, studying, jobs, or a social life into the picture.
This isn't a personal failing or a discipline problem. It's a structural one: early lifts, study hall, travel, and coursework are all competing for the same finite hours, and sleep is usually what loses. It’s not uncommon to choose to sacrifice sleep, but here’s why you should preserve it.
#1: Performance
The clearest evidence for sleep's effect on athletic performance comes from a landmark Stanford study (Mah et al., 2011). Researchers had eleven Stanford men's basketball players extend their sleep to a minimum of 10 hours a night for five to seven weeks after tracking their normal sleep as a baseline. The results were significant: sprint times over a 282-foot court improved from an average of 16.2 to 15.5 seconds, shooting accuracy rose by about 9% on both free throws and three-pointers, and players reported faster reaction time, better mood, and less daytime sleepiness. The same research team later found similar gains, including a large jump in hitting accuracy, when running a comparable study with Stanford's women's tennis team.
The takeaway isn't "sleep 10 hours a night forever." It's that sleep functions as a trainable performance variable, the same way strength or conditioning does. Most athletes are leaving real, measurable performance on the table by treating it as an afterthought.
#2: Injury Risk
This is the statistic that tends to land hardest with athletes: a widely cited study published in the Journal of Pediatric Orthopaedics tracked youth and adolescent athletes' sleep against 21 months of real athletic-training-room injury records (Milewski et al., 2014). Athletes averaging less than 8 hours of sleep a night were about 1.7 times more likely to sustain a sports injury than those who slept 8 hours or more. Athletes who consistently hit 8+ hours were roughly 68% less likely to be injured. Later reviews of sleep and injury risk in young athletes have consistently backed up the connection. It’s proven that sleep affects reaction time, motor control, and the body's ability to repair tissue, all of which directly influence your injury risk.
#3: Grades
For freshmen specifically, there's now strong evidence that this isn't just an athletic issue; there are real consequences on academics too, and it hits hardest in year one. A study published in the Proceedings of the National Academy of Sciences tracked first-year college students' nightly sleep duration against their GPA and found a direct, measurable relationship: less sleep predicted a lower GPA, and the effect held up even after controlling for academic course load, gender, race, and first-generation student status (Creswell et al., 2023). Multiple other studies on college students more broadly have found the same pattern: sleep consistency and total sleep time are consistently linked to GPA, sometimes more strongly than how many all-nighters a student pulls. This is where yet again the idea of being proactive is essential. Don’t play catch-up, plan it out. You have the time; make sure you’re using it effectively.
For a freshman athlete stacking early lifts on top of a full course load, this research is a direct rebuttal to the instinct to cut sleep first when things get busy. It's often the least effective place to cut.
#4: Staying Healthy
Getting sick during a season isn't just miserable; it costs you opportunities to get better at your sport, missing practice time, competition, and potentially classes, reduces your studying capability. Sleep is one of the clearest predictors of whether you catch what's going around. In a controlled study, researchers at UC San Francisco and Carnegie Mellon monitored people's sleep for a week using wrist sensors, then exposed them to a cold virus under quarantine conditions (Prather et al., 2015). People sleeping five hours or less a night were found to be about four times more likely to develop a cold than those sleeping seven hours or more, even after accounting for age, stress, and other health factors. The researchers noted that short sleep was a stronger predictor of getting sick than any other factor they measured.
The Stat That Surprises Most People
Here's the final point worth sitting with: Multiple studies comparing sleep deprivation to alcohol intoxication have found that after roughly 17 to 19 hours without sleep, reaction time and coordination are impaired to a degree equivalent to a blood alcohol concentration of about 0.05% (William & Feyer, 2000). Push past 24 hours awake, and performance on the same tests drops to a level equivalent to a BAC of 0.10%, above the legal driving limit in every U.S. state. You would never show up to a lift, a test, or a game legally intoxicated. Chronic short sleep can put your reflexes and decision-making in a similar place, without anyone, including you, necessarily noticing.
So What Should You Actually Do About It?
None of this means freshman year requires 10 hours of sleep a night; that's far from realistic, and the research doesn't demand it. What it does suggest is treating sleep as a scheduled part of your training, not whatever's left over:
Protect a consistent wake-up time, even on weekends. Several studies have found sleep consistency predicts performance and GPA as strongly as total sleep duration.
Understand your circadian rhythm; this is your body’s master clock, managing your energy throughout the day. A few key rules to live by: get sunlight early (upon waking, ideally), minimize caffeine consumption after midday and reduce screen time an hour before bed. Get your body in a natural flow with consistent sleep times, wake times, and routines.
Know your real weekly hours, not just the "official" ones. If your sport, study hall, and coursework are already consuming 50+ hours a week, sleep has to be scheduled deliberately, not hoped for.
Treat the hour before bed as recovery time, the same way you'd treat an ice bath or a mobility routine; screens off, room dark, cool environment, and a consistent routine.
Talk to your athletic trainer or team's sport science staff if sleep is a persistent problem. The athletes who separate themselves over four years are rarely the ones who find one more hour to practice. More often, they're the ones who protected the hours they were already supposed to be asleep, and used the allotted time more productively.
